Myth: Cardio Kills Muscle Gains

If you've spent any time in lifting communities online, you've probably heard it: "cardio kills gains." It gets repeated so often that a lot of people genuinely avoid all cardio out of fear their hard-earned muscle will disappear the moment they step on a treadmill. Some lifters treat cardio like it's actively working against them, something to be avoided at all costs unless you're in a fat-loss phase.

The reality is more nuanced — and more useful. Cardio doesn't kill muscle. Done the wrong way, it can interfere with muscle growth. Done the right way, it actively supports it. The difference comes down to type, timing, volume, and recovery.

Where the Myth Comes From

There is a real phenomenon at the root of this myth, called the interference effect. Research has shown that combining very high volumes of endurance training with heavy resistance training in the same program can blunt some of the adaptations from the strength work — particularly when long, intense cardio sessions are done immediately before or after lifting.

The reasoning is physiological: endurance training and strength training activate partially conflicting signaling pathways in muscle tissue. Endurance work upregulates AMPK (a cellular energy sensor), while resistance training upregulates mTOR (a pathway tied to muscle protein synthesis). When both are activated heavily in the same session or back to back, they can partially interfere with each other.

The key word, though, is "heavily." This effect shows up meaningfully in research on people doing extremely high volumes of both — think marathon runners trying to also powerliflt, or elite athletes in concurrent training protocols. For most people doing 30-45 minutes of moderate cardio a few times a week alongside their strength program, the interference effect is negligible to nonexistent.

What the Research Actually Shows

A large body of research on concurrent training — doing both cardio and strength work in the same overall program — shows that moderate cardio alongside resistance training:

  • Does not meaningfully reduce muscle hypertrophy when programmed correctly
  • Improves cardiovascular health and recovery between sets
  • Can support fat loss during a cut without sacrificing muscle when protein intake is adequate
  • Improves work capacity, which can actually enhance the quality of strength training sessions over time

In fact, several studies have found that people who include moderate cardio in their training programs recover better between sessions and perform more total work over a training week than those who avoid it entirely — which ultimately supports, not hinders, muscle growth.

When Cardio Actually Can Interfere With Muscle Growth

There are specific conditions where cardio does work against muscle building, and it's worth knowing them:

1. Doing long, intense cardio immediately before lifting. Fatigued muscles and depleted glycogen before a strength session reduces the quality of your lifts significantly. Heavy cardio before heavy lifting is one of the clearest ways to actually interfere with muscle stimulus.

2. Extremely high cardio volume on top of an already high training load. If you're already doing 5 strength sessions per week at high intensity and add daily hour-long runs, total recovery demand will eventually exceed your body's capacity to rebuild. But this is a volume and recovery issue, not a cardio-is-evil issue.

3. Not eating enough to support both activities. Cardio increases calorie burn. If you add cardio without adjusting food intake and you're already in a deficit, you risk losing muscle alongside fat. The fix is adjusting nutrition to account for the extra energy expenditure, not eliminating cardio.

4. Relying entirely on cardio without any resistance training. This is the scenario that actually does cause muscle loss — not because cardio is bad, but because there's no resistance training signal telling your body to preserve muscle while in a deficit. The Right Way to Combine Cardio and Strength Training

If you want to build muscle and keep your cardiovascular health in good shape — which you should, since cardiovascular fitness directly affects recovery, energy, and longevity — here's how to do it without one undermining the other:

1. Separate cardio and lifting sessions when possible. The greatest interference effect happens when both are done in the same session. Training in the morning and doing cardio in the evening, or doing cardio on rest days from lifting, minimizes conflict between the two.

2. Prioritize low-to-moderate intensity cardio for general fitness. Walking, cycling, swimming, or light jogging does not meaningfully spike the AMPK pathway enough to create significant interference. Save genuinely high-intensity cardio (HIIT, sprint work) for periods when it's specifically called for.

3. Keep cardio sessions moderate in duration. 20-40 minutes of cardio is enough to get cardiovascular and recovery benefits without stacking too much fatigue on top of strength training. Daily hour-long sessions alongside a full lifting program is where problems start.

4. Eat enough protein regardless of cardio volume. Protein intake (1.6-2.2g per kg of bodyweight) protects muscle during a calorie deficit and supports repair even when cardio is part of the program. This is the simplest insurance policy against muscle loss.

5. Schedule cardio after lifting, not before. If you need to do both in the same session, lift first while energy and glycogen are highest, then do cardio afterward.

What This Means for Your Training

If you've been avoiding all cardio out of fear it would erase your gains, you've likely been leaving cardiovascular health and recovery capacity on the table for no real benefit. Moderate cardio — 2-4 sessions per week of 20-40 minutes — fits comfortably alongside a strength or muscle-building program without meaningfully interfering with hypertrophy when scheduled and fueled correctly.

If you've been doing a lot of cardio and feel like your muscle gains have stalled, the fix probably isn't eliminating cardio — it's checking whether you're eating enough, scheduling sessions properly, and making sure your strength training has enough progressive overload to keep driving adaptation.

The Bottom Line

Cardio doesn't kill muscle gains. Poorly programmed, high-volume cardio on top of inadequate recovery and nutrition can blunt them — but that's a programming problem, not a cardio problem. Used correctly, cardio improves recovery, supports fat loss, protects cardiovascular health, and has a legitimate place in almost any training program regardless of whether the goal is fat loss, muscle building, or both.

The fear of cardio in lifting culture is one of the most persistent and least useful myths in fitness. You don't have to choose between being fit and being muscular — the two support each other when approached with any reasonable level of structure.
